To replenish them quickly, so that your body can recover in time for your next workout, it’s important to enjoy a recovery snack within 30 minutes of your workout. Your ideal recovery snack should contain 1/2 gram of carbohydrates per pound of your body weight, and at least 10 grams of protein.

We feel how daily activities like climbing stairs becomes easier if we exercise regularly. When it comes to our brain and mood though, the connection isn’t so clear. Leo Widrich, co-founder of social media sharing app Buffer, set out to uncover the connection between feeling happy and exercising regularly.
What triggers happiness in our brain when we exercise?

“Yes, yes, I know all about it, that’s the thing with the endorphins, that makes you feel good and why we should exercise and stuff, right?” is what I can hear myself say to someone bringing this up. I would pick up things here and there, yet really digging into the connection of exercise and how it effects us has never been something I’ve done. The line around our “endorphins are released” is more something I throw around to sound smart, without really knowing what it means.

Here is what actually happens:

If you start exercising, your brain recognizes this as a moment of stress. As your heart pressure increases, the brain thinks you are either fighting the enemy or fleeing from it. To protect yourself and your brain from stress, you release a protein called BDNF (Brain-Derived Neurotrophic Factor). This BDNF has a protective and also reparative element to your memory neurons and acts as a reset switch. That’s why we often feel so at ease and like things are clear after exercising.

At the same time, endorphins, another chemical to fight stress, are released in your brain. Your endorphins main purpose are this, writes researcher MK McGovern:

“These endorphins tend to minimize the discomfort of exercise, block the feeling of pain, and are even associated with a feeling of euphoria.”

There is a lot going on inside our brain and it is oftentimes a lot more active than when we are just sitting down or actually concentrating mentally:


So, BDNF and endorphins are the reasons exercise makes us feel so good. The somewhat scary part is that they have a very similar and addictive behavior like morphine, heroin, or nicotine. The only difference? Well, it’s actually good for us.

Don’t do more, but focus on when

Now here is where it all gets interesting. We know the basic foundations of why exercising makes us happy and what happens inside our brain cells. The most important part to uncover now is, of how we can trigger this in an optimal and longer lasting way?

A recent study from Penn State shed some light on the matter and the results are more than surprising. They found that to be more productive and happier on a given work day, it doesn’t matter so much, if you work-out regularly, that you haven’t worked out on that particular day:

“Those who had exercised during the preceding month but not on the day of testing generally did better on the memory test than those who had been sedentary, but did not perform nearly as well as those who had worked out that morning.”

New York Times bestselling author Gretchen Reynolds wrote a whole book about the subject matter called The First 20 Minutes. To get the highest level of happiness and benefits for health, the key is not to become a professional athlete. On the contrary, a much smaller amount is needed to reach the level where happiness and productivity in every day life peaks:

“The first 20 minutes of moving around, if someone has been really sedentary, provide most of the health benefits. You get prolonged life, reduced disease risk – all of those things come in in the first 20 minutes of being active.”

So really, you can relax and don’t have to be on the lookout for the next killer work out. All you have to do is get a focused 20 minutes in to get the full happiness boost every day:

“On exercise days, people’s mood significantly improved after exercising. Mood stayed about the same on days they didn’t, with the exception of people’s sense of calm which deteriorated.”(University of Bristol)

Make it a habit

Starting to exercise regularly or even daily is still easier said than done. At end of the day, there is quite a lot of focus required to get into the habit of exercising daily. The most important part to note is that exercise is a keystone habit. This means that daily exercise can pave the way not only for happiness, but also growth in all other areas of your life.

In a recent post from my colleague Joel, he wrote about the power of daily exercise for his every day life. Coincidentally, he follows the above rules very accurately and exercises daily before doing anything else. He writes:

“By 9:30am, I’ve done an hour of coding on the most important task I have right now on Buffer, I’ve been to the gym and had a great session, and I’ve done 30 minutes of emails. It’s only 9:30am and I’ve already succeeded, and I feel fantastic.”

I’ve spoken lots to Joel about his habit of exercising and here are some of the most important things to do in order to set yourself up for success and make your daily exercise fun:

  • Put your gym clothes right over your alarm clock or phone when you go to bed: This technique sounds rather simple, but has been one of the most powerful ones. If you put everything the way you want it for the gym before you go to sleep and put your alarm under your gym clothes, you will have a much easier time to convince yourself to put your gym clothes on.
  • Track your exercises and log them at the same time after every exercise: When you try to exercise regularly, the key is to make it a habit. One way to achieve this is to create a so called “reward”, that will remind you of the good feelings you get from exercising. In our big list of top web apps, we have a full section on fitness apps that might be handy. Try out Fitocracy or RunKeeper to log your work outs. Try to have a very clear logging process in place. Log your work out just before you go into the shower or exactly when you walk out of the gym.
  • Think about starting small and then start even smaller: Here is a little secret. When I first started exercising, I did it with 5 minutes per day, 3 times a week. Can you imagine that? 5 minutes of timed exercise, 3 times a week? That’s nothing you might be thinking. And you are right, because the task is so easy and anyone can succeed with it, you can really start to make a habit out of it. Try no more than 5 or 10 minutes if you are getting started.

The highest level of happiness happens at the beginning

As a quick last fact, exercise, the increase of the BDNF proteins in your brain acts as a mood enhancer. The effects are similar to drug addiction one study found. So when you start exercising, the feeling of euphoria is the highest:

“The release of endorphins has an addictive effect, and more exercise is needed to achieve the same level of euphoria over time.” (McGovern)

So, if you have never exercised before (or not for a long time), your happiness gains will be the highest if you start now.

5 Rules for Post-Workout Nutrition

Get the Most Out of Your Training!

After exercise, your muscles are completely depleted of the nutrients they need to begin the recovery process. But the good news is they are also highly receptive to take up nutrients, refill glycogen stores, and restore protein balance to kickstart muscle protein synthesis or muscle building once again. So if you are serious about building muscle tone and reaping the benefits of your hard work in the gym, then it is absolutely critical that you fuel your body with the right post-workout nutrition.

During a workout, there is an increase in oxidation or a breakdown of the critical components that drive muscle function and energy production, including glycogen and essential amino acids. Exercise causes muscle protein turnover, which is the rate at which protein degradation or muscle breakdown increases, and the rate at which skeletal muscle protein synthesis decreases— essentially resulting in catabolism of muscle mass. The aminos, more specifically the branched-chain amino acids, are involved in the exact pathways that stimulate muscle building and the recovery process. As glycogen is depleted and used up, the body will switch to using the essential aminos to maintain energy and make glucose, and even after a workout, breakdown will continue until the right nutrition is received. Therefore, in order to halt muscle breakdown and ensure all your hard work in the gym doesn’t go to waste, you need to get the right post-workout nutrition, and what’s more, you need to ensure you get the right mix of macro and micronutrients at the right time!

Some people call the time after the workout the “window of opportunity.” As time elapses, this window begins to close, ruining your chances for a full recovery. Research suggests that consuming your post-workout meal within 30 minutes to one hour of training will ensure you are getting the most benefit out of your time spent in the gym! Consider the following five rules for post-workout fueling to enable proper muscle recovery and repair for a lean and firm hard body!

Rule #1: Make it Liquid. The key to your post-workout nutrition is ensuring a fast delivery! Therefore, it must be liquid; this will ensure rapid digestion and delivery of the important hormones that are necessary to stimulate the muscle growth and repair process.

Rule #2: Pack it with Protein and BCAAs. Following an energy-draining, muscle-tearing workout, one of the most important nutrients you need to consume post-workout is protein. In terms of quality and bioavailability, whey protein isolate (WPI) or whey protein hydrolysate (WPH) are excellent choices. Both are extremely fast-digesting proteins and highly soluble, which means they can kickstart the repair process quickly!

WPI and WPH also contain a high concentration of branched-chain amino acids or BCAAs, which are considered the building blocks of muscle. They are critical for driving protein synthesis, reducing protein breakdown, and stimulating the release of insulin. Insulin is an anabolic hormone responsible for building various energy molecules in the body and preventing the breakdown of muscle following a hard workout.Several studies suggest that BCAAs can help delay fatigue and the onset of muscle soreness, as well as the markers of muscle damage associated with intense exercise. By ensuring that adequate amounts of the branched-chain amino acids are available to your muscles after training, you can delay fatigue, guard against training-induced muscle breakdown, and expedite recovery. WPI and WPH also contain a high proportion of the BCAA leucine, which is one of the most important because of its ability to directly stimulate muscle building by activating a major complex in the protein synthesis pathway called mTOR. Research has shown that leucine has a positive effect on protein metabolism, increasing the rate of protein synthesis, and decreasing the rate of protein degradation after intense training. Aim for a serving of 20 to 30 grams of whey protein that offers up a high concentration of essential BCAAs in every serving.

Rule #3: Become a Sugar Baby. Although you might be tempted to skip out on the carbohydrates, especially straight up sugar, it is actually necessary to drive protein and nutrients into your depleted muscles! Your post-workout meal should contain a source of high-glycemic carbohydrates, such as dextrose, sucrose or straight up table sugar! Sugar is easily digested and can quickly raise blood sugar and, hence, insulin levels. The elevated insulin levels will help to drive fuel into the muscles to help replenish lost muscle glycogen, and will also stimulate muscle synthesis and repair! Try a carbohydrate powder that can be easily mixed with your protein powder. Consume a 2:1 ratio of carbohydrates to protein for best results.

Rule #4: Hold the Fat and Fiber. Simply put, fat and fiber slow down digestion. Therefore, if you combine fats or fiber with the two needed components of your post-workout meal as mentioned above, protein and simple carbs, you will only be slowing down their digestion— which, of course, is the exact opposite of what you want to happen.

Rule #5: Grab Recovery Essentials. Be sure to add glutamine and vitamins C and B to your post-workout recovery plan! Supplementing with glutamine can reduce the amount that is robbed from the muscles during training. It has also been found to decrease neutrophils, which cause cell damage, and preserve muscle tissue and have a direct effect on protein metabolism.

As for vitamin C, multiple studies have found blood and plasma levels of vitamin C to be diminished in those who exercise regularly. Vitamin C is a powerful antioxidant that helps protect muscle cells from free radical damage by acting as an antioxidant itself and by helping generate other antioxidants.

B vitamins are highly involved in protein metabolism by aiding in the manufacturing of amino acids and are also involved in carbohydrate utilization. Research has shown that athletes have an increased need for B vitamins and that performance can be improved with supplementation. Supplement with 3 to 5 grams of glutamine, 500 mg to 1 gram of vitamin C, and stick to the daily recommended dose of  B vitamins.

About 80 percent of people who lose weight gain it all back, and sometimes more, within a year, experts say. But understanding why weight loss is so difficult can help you stop beating yourself up over every little setback, and increase your chances of success. Forget the gimmicks, and come to terms with these difficult weight-loss lessons.

Hard Truth No. 1: Your Body Works Against You

It’s not your imagination. When you try to lose weight, you’re not only fighting your cravings, but also your own body. When you lose body fat, you decrease the hormone leptin, which signals your brain that you’re full, and you increase the hormone gherlin, which stimulates hunger, Australian researchers found. The bad news is that this hormone imbalance continues long after dieters succeed at weight loss, making it even harder for them to keep the pounds off. But if you try to cut too many calories for weight loss, your body will go into hibernation mode so that you don’t starve, and your metabolism will slow, Sarah Dolven, MD, an endocrinologist in Charleston, S.C. explains.

It’s also important to realize that once you reach your weight-loss goal and start eating a little more again, the pounds can come back pretty quickly, so it’s smart to increase your calories gradually.

Hard Truth No. 2: There Are No Quick Fixes

Wishing you were 30 pounds lighter in time for your high school reunion next month will not make it so, and there are no magic pills or miracle cures that can make it happen. “When you’re trying to lose weight, it’s hard to be patient,” says Mark Pettus, MD, chief of medicine at St. Peter’s Hospital in Albany, N.Y., who also developed and teaches the Healthy Living program at the Western Massachusetts Kripalu Center for Yoga and Health in Stockbridge. But you have to be patient because quick starvation diets can wreak havoc on your metabolism, damaging your weight-loss efforts for the long term. As you start your diet, remember that slow and steady weight loss is the easiest to maintain, Pettus says, and aim for one to two pounds of fat loss each week.

Hard Truth No. 3: Exercise Can’t Conquer All

Yes, exercise helps you lose weight and keep it off — the National Weight Control Registry reports that people who maintain their weight loss exercise for at least 60 minutes most days — but it’s nearly impossible to lose weight from exercise alone, Pettus says. Just do the math: A 135-pound person biking 60 minutes at 12 miles an hour will burn 369 calories. You can put all that back on with just a post-workout protein bar. To lose a pound of fat, you have to burn 3,500 calories more than you consume, so you can see how hard it is to exercise your way through a poor diet. Instead, you have to watch what you eat and exercise, Pettus says. If there’s any “magic” to dieting, it’s in that combination.

Hard Truth No. 4: Diet Supplements Don’t Work

Those little pills that claim to supercharge your metabolism are tempting, but there’s little evidence that they work. After a review of thousands of dieters, researchers at Beth Israwl Deaconess Medical Center in Boston found that liquid diets, fad diets, and over-the-counter supplement were not linked to weight loss. So what worked? Portion control, regular exercise, and group support. As Dolven says, “nothing replaces a low-calorie diet and exercise for weight loss.”

Hard Truth No. 5: Fad Diets Don’t Work

Grapefruit. Maple syrup. Cabbage. Apple-cider vinegar. Juice. All these “miracle” diets are supposed to help you melt pounds and trigger fat burning. The hard fact: Not only is it hard to lose weight on fad diets, but also they can be so restrictive that they’re almost impossible to follow, and they can damage your metabolism. When it comes to weight loss, Dolven warns that if it seems to be too good to be true, it probably is. Not to belabor the point, she says, “but the key to weight loss is to be diligent about eating quality calories and staying physically active.”

Hard Truth No. 6: One Diet Doesn’t Fit All

Every body is unique, so the diet that works for your friend, your co-worker, your mother, or your sister might not work for you. When looking at how best to lose weight, consider your health and family history, your metabolism, your activity level, your age, your gender, and your likes and dislikes. When you’re dieting, it’s important to allow yourself some foods that you enjoy, Dolven says, or else you’ll feel deprived and be less likely to stick with an overall healthy eating plan. For weight-loss success, tailor your diet to your body and accept that one diet won’t work for everyone.

Hard Truth No. 7: Building Muscle Is Hard Work

Because a pound of muscle burns more calories at rest than a pound of fat, an increased muscle mass is the key to a revved metabolism — plus it helps you look more sleek and svelte. Unfortunately, many dieters skip strength training when in reality, it’s one of the most important components if your weight-loss plan. Schedule it into your routine two to three times a week, along with at least three 30-minute cardio sessions.

Hard Truth No. 8: He Can Eat More Than She Can

It doesn’t seem fair, but men can eat more than women and still lose weight. That’s because men tend to naturally burn more calories than woman, thanks to their larger size, muscle mass, and elevated levels of the hormone testosterone, which promotes muscle growth. Plus, the male body is genetically designed for more muscle and less fat than the female body because men do not have to store the energy required to bear children. Once you come to terms with this fact and start eating less than your male partner or friends, the scale will thank you.

Hard Truth No. 9: It’s Not a Diet, It’s a Lifestyle Change

If you want to lose weight and keep it off, you have to change your behavior not just until you reach your goal weight, but for the months and years to follow. That’s because as soon as you stop your “diet,” you’re likely to gain back the pounds you worked so hard to shed. To be successful at weight loss, you need to make lifestyle changes, healthy food choices at most every meal, and exercise almost every day for a minimum of 30 minutes a session (60 is even better). Getting to your healthy weight and staying there really has to be a way of life for the long haul, Dolven says.

1 cup pearl barley
3 cups water
1 head savory cabbage, leaves seperated (original recipe says to use 8 leaves ( but I used the whole head of cabbage)
2 teaspoons canola oil
8 ounces mushrooms, sliced (original recipe says to use cremini mushrooms but I used ordinary white mushrooms)
1 onion, chopped
1 teaspoon soy sauce
3 tablespoons parsley
2 cups marinara sauce
1 cup water
2 teaspoons apple cider vinegar
1 (10 ounce) can tomatoes and green chilies (optional)
1 cup low -fat shredded cheese (optional)

Directions:

1. Combine barley and water in saucepan and bring to a boil over medium high heat. Reduce heat and simmer covered for 30 minutes. Drain.
2. Meanwhile bring a large pot of water to a boil. Add cabbage leaves and return to a boil, cooking for 8-10 minutes. Drain. Rinse under cold running water. Drain. Transfer to cutting board and cut off thick ribs from the base of the cabbage leaves — on some of the leaves I skipped this step.
3. Preheat oven to 350-degrees F. Spray 9 x 13 pan with Pam.
4. In a skillet heat oil and add mushrooms and onion, cook stirring for 5-8 minutes or until softened. Stir in soy sauce and cook for another 3-5 minutes. Stir in barley and parsley. Remove from heat and cool slightly.
5. Put mixture in a food processor and pulse until chopped — you will probably have to work in batches.
6. Place 1/2 cup of the marinara sauce in bottom of baking dish.
7. Place 1/3 cup of filling in each cabbage leaf and fold in sides of leaf over filling and roll up.
8. Place rolls seam side down in baking dish.
9. In a large measuring cup or bowl stir together remaining marinara sauce (1 1/2 cups), water and vinegar. Pour over cabbage rolls.
10. Cover and bake for 1 1/2 hours.
11. What I did because of didn’t estimate the time right is I refrigerated the pan covered and the next day added 1 can of tomatoes and some leftover WW cheese (not sure of the amount) — cooked at 350 for 30 minutes or so.

Nearly half of the adults polled in a 2011 National Sleep Foundation survey admitted to rarely, if ever, getting a good night’s rest. That could explain why handfuls of people you run into at the gym are so cranky, as well as why those sleep-deprived zombies might have trouble powering through and recovering from hellish training sessions.

“You give your body the chance to repair, recharge, and regrow during sleep,” says wellness expert Dr. Felecia Stoler, DCN, MS, RD, RACSM. “It’s the ideal time to replenish nutrients, and, since your body isn’t moving, it allows the muscles to repair themselves.”

Along with inhibiting the production of growth hormone (GH), which increases during deep stages of sleep, sleep deficiency can curb energy levels, diminish alertness, weaken the immune system, and cause you to be more … uh … forgetful.

So how much sack time should you be getting? There’s no hard-and-fast rule; aim for seven to eight hours per night. And despite certain sleep issues like sleep apnea requiring a polysomnogram to detect—polysomnogram is the fancy word for sleep study—others can be corrected with simple tweaks like these

1. Don’t Exercise Too Close to Bedtime
Yes, exercise can help you fall asleep and achieve better sleep quality. But hitting the weights too close to bedtime can elevate your body temperature and leave your mind too wired to drift off. We know you’re busy and have to squeeze in workouts whenever you have time, but look to end your exercise sessions about three to four hours before you turn in for the night if insomnia has become a problem. That should give your body temperature adequate time to cool down.

2. Cut Out the PM Booze
Your overall beer and booze intake is (hopefully) already limited because you know alcohol hinders muscle growth and lowers testosterone. Thing is, a nightcap can also disrupt sleep cycles. “Alcohol can mess with your circadian rhythm [our preprogrammed sleep/wake cycle] and dehydrate you,” Stoler says. And as your body metabolizes the alcohol, it might wake you more during the night and cause you to feel less rested in the morning.

3. Turn Electronic Devices Off
An Ohio State University study using hamsters found that four weeks of exposure to artificial light—the kind that stems from smartphones, laptops, tablets, and television screens—left the furballs more lethargic and depressed than hamsters* that slept in total darkness. One reason could be that the light exposure suppresses the natural release of melatonin, a hormone that helps the body maintain its circadian rhythm. Shut down light-emitting devices about 30 minutes before bed. Our recommendation: Read. We know an excellent fitness magazine you can sift through.

(*No need to worry about the depressed hamsters; they went back to their giddy selves shortly after the artificial lights were removed.)

4. Regulate Caffeine Intake
Caffeine does numerous beneficial things for you, including giving your metabolic rate a boost and improving alertness and energy. But if you’re consuming it too late in evening and you feel jittery when it’s time for bed, cut out the caffeine about mid-afternoon.

5. Choose The Right Sleep Meds
Ambien, Lunesta, and other doctor-prescribed remedies are highly effective sleep inducers, but they can also be habit-forming. Unisom and other OTC meds containing the sedating antihistamine doxylamine can help in the short-term, but can also cause you to feel groggy when you wake up. Taking 0.3-1 mg of melatonin 60 to 90 minutes before bed can help induce sleep if the conditions are optimal — meaning, the room is dark and quiet; don’t expect to take it and have it knock you like something that’s prescription strength. Another option: Suntheanine. “[Suntheanine] is an amino acid that’ll help you sleep but won’t cause you to feel drowsy,” Stoler advises. “You’ll feel alert, but relaxed.”

6. Get Out of Bed
If you’re tossing and turning, get out of bed for a bit. It sounds counterintuitive, but all the pressure and concentration you’re exerting trying to drift off may actually be keeping you awake.
