Quinoa Black Bean BurgersThese super-healthy patties make a mouthwatering, protein-rich vegetarian alternative to hamburgers. Serve them up on a whole-wheat bun with garlic lemon mayo, fresh raw spinach, sliced tomato, and caramelized onions for a lunch or dinner hit.

Ingredients:
1 15-oz. can black beans, well-drained
¾ cup cooked quinoa
¼ cup finely diced bell pepper
2 tbsp very finely chopped onion
½ cup whole-wheat breadcrumbs
1 large clove minced garlic
½ tbsp cumin
½ tsp salt
1 tsp hot sauce
1 egg
3 tbsp olive oil

Directions:
Roughly mash black beans with a fork (there should be some whole blacks beans left in a sort of paste). Stir in quinoa, pepper, onion, breadcrumbs and garlic. Stir in seasonings. Stir in egg. Form into 5 patties. Bake at 400 degrees F for 20 minutes, flipping half way. Serve on a bun and add your favorite toppings.

Makes 5 servings

6 Survival Tips for Eating in Bars

Eating in Bars
Most of us think of fast food, office doughnuts, or that tub of ice cream in the freezer when we think of diet traps. But what about those unplanned little grazings that happen when we wander out to happy hour with colleagues after work, hit the nightclubs for somebody’s birthday on the weekend, or gather with friends at the local sports bar to watch the playoff game on Sunday afternoon? Somebody passes around a bucket of wings, a plate of calamari, or a couple of orders of fries and onion rings, and you decide you’re just going to try one of these, one of those, and you surely can’t refuse that one at the happy hour price—it’s like throwing money away! Emboldened by judgment-loosening alcoholic beverages (not to mention highly caloric), a whole diet plan can be shredded in one evening. But none of us wants to stay home with our celery sticks and cabbage soup while our friends and coworkers are out on the town. So let’s take a look at some of the worst offenders offered up at our favorite watering holes and some alternatives we can order instead.

1. Buffalo wings
These little deadlies took off like crazy in the 90s and now they, or some variation, are available at almost every bar in town. Sold by the pound, by the half-dozen, or by the wing, they are delicious, but watch out—these babies can give you a buffalo butt. The basic recipe for the classic Buffalo wing is to deep-fry separated wing sections and then toss them in a combination of butter and hot sauce. Some places have added breading to the mix to better absorb the fat and sauce, and most serve them with celery and carrot sticks with a healthy serving of full-fat ranch or blue cheese dressing. Why have they become so popular? Well, of course, they taste great, but more than that, think about the bar’s strategy. What are they in the business of? Serving drinks. And here’s where the wings become the perfect bar food. They’re spicy—which makes you want to drink more. They’re salty—which makes you want to drink more. They’re fatty—which makes you feel the effects of the alcohol less . . . and makes you want to drink more. It’s a perfect storm of high-calorie temptation to make you ingest more high-calorie drinks.

I initially went to the Hooters Web site to get nutritional info for their wings, and finding none, went to their FAQ, where I was informed they couldn’t possibly give out nutritional information for such a customizable dish. I found this to be the case at most of the popular chains. This reluctance to divulge didn’t bode well for the dainty chicken wing. I finally found a third-party site reporting that a 10-piece chicken wing appetizer order at Ruby Tuesday had 910 calories and 66 grams of fat. Add the blue cheese dressing, and you can knock it up to 1,090 calories and 85 grams of fat. This seemed pretty typical. If you add variations like breading, or syrupy sauces like teriyaki or sweet-and-sour, you can bump up the calories even higher. It’s safe to guess that for every wing you eat out of your table’s wing bucket, you’re getting around 100 calories and 7 grams of fat. Chicken wings are mostly skin, so they’re pretty much the least healthy part of the chicken you can eat. And chicken “fingers” or “nuggets” aren’t much better. Some grind up the skin into the meat, which ends up being the base for the nugget, and even the all-breast-meat versions have tons of fat from the breading.
Instead: Just treat yourself to one or two wings or fingers from the bucket. But then fill up on the accompanying celery and carrot sticks (however, skip the ranch and blue cheese; ask if there’s salsa or marinara sauce). You can ask your waiter and barkeep for extra sticks, too, so your friends don’t think you’re a celery hog.

2. French fries
Fries are definitely high on the bar’s salty-fatty scale. But they’re another perfect bar food. Loved by vegetarians and carnivores alike. Usually the cheapest appetizer on the menu and great finger food for passing around. But a basket of fries, depending on how they’re prepared, can have 500 to 1,000 calories, at least half of which come from fat. Not to mention the sodium content, and even the accompanying ketchup which is usually full of high-fructose corn syrup. And, you can also get creative by adding cheese, chili, bacon, or anything else to the fries. At the Outback Steakhouse, you can order the Aussie Cheese Fries, whose one-pound, 12-ounce serving contains 2,900 calories and 182 grams of fat. Outback—it’s Australian for heart attack! Hopefully, this dish is meant to be shared, but even an individual 10-ounce cheese fries order at Johnnie Rockets clocks in at 760 calories with 43 grams of fat.
Instead: Skip the toppings. Fries, at heart, are just potatoes, which, while a bit carby, aren’t unhealthy. If you have an option between steak fries and shoestring/thin-cut fries, go with the steak fries. The potato-to-grease ratio is much higher, so essentially each steak fry absorbs less fat than the shoestring/thin-cut variety. Also, if you’re at an Irish or British pub, you could use no-calorie vinegar as your condiment of choice instead of HFCS-laden ketchup.

3. Nachos
This “snack” plate is a fiesta of fat and calories—a bed of deep-fried tortilla chips, loaded with full-fat melted cheese and sour cream. At least there’s some salsa, which is low in calories; refried beans, which give you a little fiber with your fat; and some heart-healthy guacamole. But don’t let those ingredients justify the indulgence—nachos can often be the most caloric item on the menu. One order of Classic Nachos at Chili’s contains 1,570 calories and 115 grams of fat (58 grams of which are saturated). Even if you share this pile of fatty goodness with a friend, you’ve still inhaled almost your entire day’s recommended allowance of fat, and you haven’t even ordered dinner. Olé!
Instead: Let your fork be your friend. Instead of using the tortilla chips as your cheese delivery system, use a fork and pick at the healthier things on the nacho plate—the salsa, the guacamole, the jalapeños, the olives, the beans, or the lean chicken or steak (if the nachos come with that). I also recommend sitting/standing far away from the nachos. It’ll be less tempting to eat them absentmindedly. If you’ve only ordered chips and salsa, try keeping your salsa-to-chip ratio high. The salsa’s low-calorie and nutritious, the chip is fattening and virtually nutrition free. So load up a chip with healthy salsa. Better to get refills on the salsa than the chips.

4. Deep-fried delicacies
This year, a top seller at state and county fairs is deep-fried Coke. Clearly, as a society, we have arrived at a point where we are able and willing to deep-fry pretty much anything. From classics like onion rings and calamari to new innovations like deep-fried jalapeño rings, anything that can be dipped in batter and dropped into a vat of sizzling oil will be served at your local bar. But keep in mind that while these munchies may have begun their lives as vegetables and seafood, they are not for the health-conscious. A large raw onion has 60 calories and no fat; a typical serving of onion rings has 500 calories and 34 grams of fat. Three ounces of squid contain 78 calories with one gram of fat; an order of calamari fritti at the Macaroni Grill has 1,210 calories with 78 grams of fat (13 of which are saturated). Clearly the lesson is to stay away from the deep fryer.
Instead: The bright side of a deep-fried menu is that a deep fryer is usually a sign of a working kitchen—one that might have a refrigerator. If so, you could order an alternate appetizer like shrimp cocktail—a 10-shrimp serving only runs you 228 calories with 4 grams of fat. Or order a salad with dressing on the side. And if you feel bad that you’re not joining the crowd at the saturated fat trough, see if you can get a buddy to go halfsies with you on a healthy menu item like a salad. Then you can bond with your friend instead of having plaque bond with your artery walls.

5. Sushi
If your alcohol-themed gathering is at a Japanese-themed or sushi bar, you may have hit diet heaven. Sake is only 39 calories an ounce, comparable to wine, and sushi—generally a roll of fish, rice, and seaweed—is actually low-calorie, low-fat, and healthy! Score! Be careful though, not all sushi is created equal. Some rolls that contain spicy mayonnaise sauces or tempura batter can rack up the calories big time. For example, a plain tuna roll is about 184 calories with 2 grams of fat. A spicy tuna roll is 290 calories with 11 grams of fat; and a tuna tempura roll is 508 calories with 21 grams of fat. Of course, with true Yankee ingenuity, Americans have figured out ways to incorporate all manner of ingredients into sushi. I swear to you, I’ve seen cheeseburger and pizza sushi on menus. Watch out for the ones that will turn your heart-healthy snack into a gut bomb—like the salmon-cream-cheese roll which has 517 calories with 20 grams of fat. Traditional Japanese appetizers like tempura can also be as fattening as onion rings. Three pieces of vegetable tempura run about 320 calories with 18 grams of fat.
Instead: Stick to sushi made without sauces, tempura, or other caloric ingredients. If you really want to cut calories (and carbs), order sashimi, or sushi without rice. A typical serving of tuna sashimi is less than 40 calories and 3 grams of fat. Also, look for other low-calorie items on the menu like miso soup (76 calories) or edamame (100 calories for half a cup).

6. Peanuts, pretzels, popcorn, and mixes
The diviest bar in town might not have a menu from the kitchen, but they’ll probably have a barrel of some crunchy treat which will be served in small refillable bowls—gratis. Again, this isn’t just an act of incredible generosity by the bartender, it’s motivation for you to get full of salt and fat so you can order more drinks, early and often. Peanuts are a good source of protein, but they have about 164 calories an ounce (about 30 peanuts) and 14 grams of fat. Popcorn is 140 calories an ounce (about 2-1/2 cups) with 8 grams of fat. Pretzels are only 107 calories an ounce (about five pretzels), with almost no fat, but you also get a full 20 percent of your sodium RDA in that ounce. An ounce of Chex mix (about 2/3 cup) is 120 calories with 5 grams of fat. And Asian snack mix (largely seasoned rice crackers) is 142 calories an ounce (about a cup) with 7 grams of fat.
Instead:
You can pretty well name your poison on this one. They’re all around the same calorie count per ounce. I’ve yet to find the bar where the bartender dished out a healthy alternative from the bottomless snack bucket behind the bar. The main thing to remember is that the bowl is indeed bottomless, and the bartender will keep filling the bowl, so you keep filling your glass. And keep in mind Ben Stiller’s speech from Along Came Polly, where his risk assessor character explains to Jennifer Aniston the number of people in the bar who went to the bathroom, didn’t wash their hands, and then plunged those dirty hands into the communal nut bowl. The nice thing about joints like this is that they’re not going to give you a dirty look if you pull a P90X® Peak Performance Protein Bar out of your purse. Also, if you plan on getting your nutritional sustenance from a bartender in the evening, it might be wise to pop a couple of ActiVit® multivitamins in the morning. Bottoms up!

Organic, Free Range, Grass Fed, and More

Grass FedThese days, the topic of what’s in food is probably less important than what you’re likely to hear about food. People can go for years without discussing their diets, but it’s practically impossible to go a day without hearing terms like organic, omega, or carb. Upon hearing one of these terms, you’ve found evidence that advertisers have used their market research tools and, thus, determined that they need to shove these words down your throat, especially since you probably have no idea what they mean. You see, as long as you don’t know what they mean, they can spin them however they like. Spin: it’s not just for politicians anymore. But these terms do have meaning. And once you understand them, they can help you make smarter food choices.

Foods without labels
Some foods don’t require a label, which makes them harder to spin. These are mainly very fresh and haven’t been tampered with so, in general, they are your healthy alternatives. The spin doctors here play both sides of the fence. When it comes to non-labeled foods, the important issue is how these foods were raised. When it became clear that the reason certain companies could offer lower-priced goods was because they used inferior raising methods, those who didn’t use inferior methods began using terms to help distinguish themselves. When this affected the business of the former, they jumped into the fray and the spin games began. But that’s getting ahead of our topic. Let’s begin by defining which foods don’t require labels.

First are foods like apples, oranges, broccoli, and many other things that you can buy in the state that they come from the earth. Known as fruits, vegetables, and herbs, they’re entirely different than that soda you just bought with “real fruit flavor.” These foods have parts that aren’t really foods, either. Called fiber, it’s the indigestible part of a plant. It has no nutrient value, but it’s still an ultra-important part of your diet because it does all kinds of things, including cleaning out our digestive tract and soaking up excess cholesterol. It’s very important that our diets feature plants. They are loaded with nutrients and fiber and have no man-made ingredients (okay, some have pesticides, which we’ll get to in a minute). When we do things like cook or make juice from these items, they lose their nutrients and fiber, and get a label.

Next are grains and legumes. Things like rice and beans—also plants—these foods have more protein and calories than fruits and veggies. They are less easily found in their natural state. Rice, for example, often has its shell stripped, so it’s white. Grains get turned into breads and crackers, often at the expense of their healthiest ingredients. Beans get smashed and have things added to them. As a rule, the closer you can get a legume or grain to its original state, the better it is for you.

Finally, we have meats and dairy products. Nowadays, unless you live on a farm, you probably have to buy these with labels. That’s mainly due to suspect growing and harvesting practices. This topic is mainly one for Politics class, but we’re going to look at the consumer end of it next. Hey! What are you rolling your eyes at? Yes, you, the guy in the white suit taking up two seats. What are you dressed like that for? Going to the Kentucky Derby after class? Well, pal. I believe that this subject concerns you more than anyone, so pay attention.

These animal products are loaded with protein, vitamins, and sometimes carbs and healthy fats. But we need to be careful with them because meats (other than fish) and dairy products have a lot of saturated fat. You can buy all of these products with much of this fat removed. For the most part, this is recommended, which we’ll cover in the “fat-free” portion of the lecture later on.

Organic and other terms for natural foods
Now it’s time to get to some good jargon. You’ve heard all of these terms, probably while you’ve been considering buying any of the aforementioned food items. But just what do they mean?

Organic
Organic means living, so organic foods are supposed to be alive or, at least, recently alive. Originally, “organic” meant produce that hadn’t been sprayed with inorganic things, like pesticides. But now you’ll see “organic ingredients” in boxed, jarred, and canned foods, which can be confusing. Organic was once a term used only by the folks who showed up at your weekly farmers’ market. Then, word started to get out about large-scale farmers spraying nasty pesticides on their crops, pesticides that would still be on those crops when we bought them. Most people are pretty sure they don’t want to eat something made to kill animals, so when the little “organic” guys’ businesses started to feel the impact, the big guys just started slapping an “organic” label on anything, until the government had to step in.

Now we have an imperfect system. Organic rules can be fudged to some degree, but it seems to be getting better and not worse. It’s made the large growers a bit more cognizant about what they add to or spray on their crops. Organic has also trickled up. So now packaged foods using “organic ingredients” are labeled as such. But be prudent because the fine print will tell you how much is organic. Lobbyists haggle over how much organic stuff needs to be in a product for the word “organic” to appear on the label, and the amount has changed and will continue to change. So you can see a product with a big “organic” on its label with very little organic inside.

Also, many farmers claim that organic growing remains behind the times. They argue that their products don’t seem to grow as healthily using organic standards because the classification needs reworking. This is no doubt true, as we’ll probably never be able to create a perfect system.

Bottom line: “Organic” on a label is probably better, but you should read the fine print. The more concerned the farmer or rancher, the more information they want to provide. A company that spends a lot of effort to list its practices is probably better than one that won’t go to the trouble. As a general rule, those going out of their way to meet organic standards probably care more. It’s not perfect, but buying “organic” still stacks the odds in your favor.

Grass fed
Cattle were once all grass fed. They lived on prairies and ate grass, ’cause that’s all there was to eat. On the prairie, that grass is nutrient rich because of the soil. Cattle that ate it grew big and strong, and when we ate them, we grew big and strong. Then, some guy figured out that cattle, if they had to, would eat grain. This meant he could build houses and strip malls on the prairie, put the cattle into little fenced areas and feed them grain, and make a lot more money. The downside was that grain didn’t have the same nutrient value (like eating Krispy Kreme doughnuts instead of broccoli), so the cows weren’t so big and strong. To make them look like they once did, he started shooting them with things like steroids, so that the cattle started looking like Jose Conseco, and all was good in the world. Except that when we ate the cattle, they didn’t have the same nutrient value. This meant we ate the same calories with less nutrient value. When this happened, we got fat.

For a while, we were none the wiser. Then, people started getting sick and dying because some genius, low on grain, started feeding cows parts of other cows mixed with the grain to make more money. Cows aren’t carnivorous, like animals with sharp teeth, so this didn’t work well and bad stuff like E. coli started showing up in meat. Anyway, feeding cows other cows is now against the law, but lobbyists were also able to make a deal in which it’s nearly impossible for meat companies to be sued, so who knows what they’re actually up to.

Bottom line: Even though meat lobbyists have been hammering away at the “grass fed” requirements, it still means that the meat is likely to be much better in quality.

Free range
Cattle weren’t the only animals out on the prairie. Birds were there, too. In fact, birds were all over the place because they have wings and can, you know, fly. This became problematic when folks decided they wanted to raise them on farms. You listening, Colonel? Figuring that if birds couldn’t fly and, well, they would then need no space at all, “farmers” started loading them all together in tiny little pens. Irritated—naturally—the birds would peck at each other and cause general turmoil, so good ol’ Foster the farmer put them in little cages wherein they couldn’t get at each other—for their entire lives!

Since this isn’t Animal Cruelty class, let’s just talk about how healthy these birds are when they grow up and we eat them. When you get out and exercise, how does that help you? Hmm, since some of you can’t answer this, I’ll tell you. You get healthier. Your body systems work better and you get more muscle. Muscle is meat, like the part of a chicken that we want to eat. If you sit in a small room for a long time, how do you tend to look or feel? Answer: You get fat. You get sick. You die young. Take two chickens. Let one run around and eat stuff it finds growing out of the ground. Put the other in a 2-foot-square box and feed it junk food. Which one do you want to eat?

Bottom line: Only eat free-range fowl, which is harder than ever to find now that new grades of distinction have surfaced. Again, to stay on top of it, you’ll need to stay educated. To reiterate, the more concerned the company, the more likely they will want to educate you.

Farm raised
This term has to do with fish. For those of you who are confused, that is natural. Fish live in water. We live on land. How the heck do we farm them? The obvious answer is to put them in big aquariums, but that would be too expensive. Instead, they raise fish in fenced-off areas and treat them a bit like the birds mentioned above. This tends to cause a lot of damage for the ecosystem in general, but this isn’t Environment class. We don’t offer environment classes because they don’t help your standardized testing. Anyway, the effect on the fish depends a lot on the type of fish. Some, like catfish that naturally live in sluggish conditions, do okay, while others, like salmon, do terribly. In fact, salmon are migratory and swim for most of their lives. Keeping them in a “tank” wreaks havoc on their lifestyle. Farm-raised salmon don’t even have red meat, like they do naturally, and are dyed red for market. Do you really want to eat fish that’s been dyed red?

Bottom line: Avoid farm-raised fish when possible. Always avoid farm-raised salmon.

Local
Some of you are no doubt wondering why this rather boring-sounding label is taking up more shelf space lately. After all, isn’t the gourmand taught to eat from exotic and far-off lands? Who, with ample means, wouldn’t always opt for Maine lobster, Norwegian caviar, and water from New Zealand?

One concerned for the health of the planet might be the obvious answer. You don’t have to be Al Gore to deduce that using 500,000 gallons of gas so that you can sip from a melting glacier near Christchurch might create a ripple effect with negative implications for the planet. Buying locally allows us to play watchdog. It’s easy to check out your local dairy. Just ask around. You don’t even need to research. Good businesses tend to get talked about in the community. And if you suspect that a local business is wielding a bit too much power and influence over your neighbors, that’s probably all the information you need. But your local Chambers of Commerce, Better Business Bureaus, and independent news organizations are keen to help out should your scuttlebutt network not be broad enough.

Bottom line: Local companies should always be considered first.

Pop Goes the Diet—The Worst Food in the World

Soda
Since all great things come in threes (or is it celebrity deaths?), we’re going to complete our sugar trilogy with a look at the worst food in the world: soda pop. Forget about brands; whether it’s Coke, Dr. Pepper, or even Hansen’s Natural, it’s all junk. There are different degrees of “junkiness,” but this is Nutrition 911, so we’re sticking with the bird’s-eye perspective. The taste might make you happy, but from a nutritional point of view, soda’s only place in the world is to make people fat, sick, and unhappy.

Alarming statistics
In America, we drink a lot of cola (or “un-cola”). A lot. On average, we each drank 52.4 gallons in 2005, and this figure includes infants, healthy folks, prisoners, etc., meaning that the average soda drinker actually gulps (their word) more than this. Carbonated soft drinks are the biggest single caloric source in the American diet. Teenagers in particular are hooked on the stuff and get an average of 13 percent of their daily calories from “pop.” If this doesn’t scare you, it should. In terms of sheer amount, these statistics could be alarming if it were any one food. A proper diet should have some balance and diversity. And soda pop is the antithesis of “any food.” It’s bad food.

“Empty calories”
We use the term “empty calories” for foods like soda that have no place in a nutritious diet. This term is ridiculously misleading. The calories in soda are far from empty. Most of them come from sugar. In the U.S., it’s nearly always high fructose corn syrup, the cheapest, most processed sugar on the market. Other ingredients include caffeine, various phosphates and acids, and artificial colorings. We’ll get to their effects on the human body in a minute, but first, let’s stick to the simple stuff. Per day, the average teenager consumes between 10 and 15 teaspoons of refined sugar via soda—which, according to government standards, is about their daily requirement for all foods. This means that for the average teenager, his or her soda consumption virtually eliminates his or her chances of eating a balanced diet. There’s nothing empty about that.

Weird science
The soda companies are a marketing juggernaut. They spend roughly $700 million a year on media advertising alone—not to mention hundreds of millions more sponsoring events, athletes, musicians, and such. This volume of cash makes it difficult for consumers to avoid them, by design. To avoid the temptation to drink Coke, you’ve got to be highly principled or living in the middle of the jungle. And even then, well, I once happened upon a soda vending machine halfway up Mount Yarigatake in the Japanese Alps, and a friend traveling in Guatemala found Coke in a rural area that didn’t have running water. Let’s just say that soda companies are going to continue making it easy for you to find the stuff. This type of marketing machine won’t go away quietly. With the stats listed above, you could certainly put two and two together and link soda companies to the childhood (and adult) obesity epidemic that is arguably the world’s most serious health crisis. Yet, while researching this article, I came across a widely published “study” stating that “soft drink consumption has no effect on childhood obesity.” Suspicious from the get-go (the word “no” being a huge red flag), it didn’t take me long to find this statement: “The research paper was supported by an unrestricted gift from the American Beverage Association.” Bingo. Remember those Philip Morris tobacco “studies” that promised a long and healthy life from chain smoking?

What makes it so bad?
Besides the simple caloric trade-off, sodas are formulated to give you a rush. The sugar is mixed with phosphates designed to speed it into your system. It’s so good, in fact, that many cyclists prefer Coca-Cola to specific sports food when they need a sugar rush near the end of races. And while a sugar rush is a good thing when you’re trying to exceed your anaerobic threshold and you’re out of blood glycogen (never mind if you don’t know what this is), it’s a bad thing whenever you’re not, which even for a competitive cyclist is 99.9 percent of the time.

Beyond the simple sugar rush, these acids and phosphates alter your body’s pH levels and inhibit the absorption of other nutrients. Then there are the effects of certain artificial coloring agents. For example, yellow #5, commonly used in soft drinks, has been linked to attention deficit disorder, hives, asthma, and other allergic reactions in some children.

Then there is the nutrient trade-off to consider. A person who drinks one Big Gulp per day must go to great lengths to maintain a balanced diet. Otherwise, he or she will almost certainly be deficient in numerous vitamins, minerals, dietary fiber, and essential fatty or amino acids—none of which is found in soda. For this reason, soda is often linked to type 2 diabetes, osteoporosis, dental erosion, and a higher risk of kidney stones and heart disease. And that’s just a start. There’s plenty of less scientific data linking soda to poor scholastic habits, which we’ll get to in a later class.

Diet sodas and juices
In an attempt to become thought of as healthier, soda companies have diversified into non-carbonated beverages and diet sodas. While these are an improvement in some ways, they are hardly a solution to the problem. First off, most juices and other caloric non-soda alternatives are mainly just sugar and water without the carbonation. A quick label comparison between a commercial orange juice and a Mountain Dew would show a similar “bottom line” with regards to calories and sugar. The only improvement would be the lack of the non-caloric offenders. But that’s no small matter, as the true effects of these ingredients have not been thoroughly studied. Despite their no-calorie status, diet sodas have been linked to assorted illnesses. Recent studies have backed up my more anecdotal evidence that I’ve yet to have a client not lose weight by kicking diet soda. Granted, all of my clients drank an excessive amount, but regardless, there is little doubt that the pH balance of diet sodas hinders the body’s ability to absorb nutrients, and that just may be the tip of the non-caloric iceberg.

A large-scale study in 2007 showed that men and women who had more than one diet soda a day were 31 percent more likely to be obese and 25 percent more likely to have both high triglycerides and blood sugar, and they had a 50 percent greater risk of developing metabolic syndrome. Never mind if you don’t know what metabolic syndrome is. Just trust me when I tell you that you don’t want it.

How can you help?
In my world, soft drinks would come with the same type of regulatory language as cigarettes and booze, at least. Actually, in my world, we’d all be educated and wouldn’t require this language at all, but that’s Politics 911, not Nutrition 911. Anyway, here are five ways you can help educate the public about the dangers of soda, according to the Center for Science in the Public Interest. Contact your local government officials and/or the Food and Drug Administration (FDA) and suggest that:
1. National and local governments should require chain restaurants to declare the calorie content of soft drinks and all other items on menus and menu boards.
2. The FDA should require labels on non-diet soft drinks to state that frequent consumption of those drinks promotes obesity, diabetes, tooth decay, osteoporosis, and other health problems.
3. Local, state, and federal governments should provide water fountains in schools, government buildings, parks, and other public spaces.
4. School systems and other organizations catering to children should stop selling soft drinks (as well as candy and other junk foods) in hallways, shops, and cafeterias.
5. State and local governments should consider levying small taxes on soft drinks, with the revenues earmarked for promoting health and fitness. A national 2-cent tax on a can of soda pop would raise $3 billion annually.

Are you scared yet? You should be. Or you could just stop drinking soda. Sounds so simple, doesn’t it?

Sweeteners

Sugar
In this tip, we’ll look at sugar and fake sugar, and then try to come up with a reasonable strategy to deal with our sweet teeth.

Sugar
Remember, this class is the ultra basics, so instead of using words like saccharide and galactose, let’s just say that sugar is the simplest form of carbohydrates. It’s sweet, yummy, and easy to crave. In nature, it’s found in plants. As you recall from Part I, plants have fiber, and this minimizes sugar’s impact on your system by causing it to be digested slowly. Carbohydrates, whether from potatoes, lentils, or bananas, all break down into sugars in your body, and you use these sugars as fuel when you do stuff. So, if done right, eating carbohydrates is a good thing, especially when you’re active.

Refined sugar, the white grainy stuff you’ll find in gummy bears, chocolate, Coke, and most desserts, is sugar minus the fiber that surrounds it in nature. What you’re left with is a sweet but highly caloric food that your body absorbs very rapidly, causing a “sugar rush.” This “rush” is a temporary imbalance in your system that your body tries to regulate—a spike of energy followed by a lull.

But your body hates the lull, so to bring you back up, it’ll crave, you guessed it, more sugar. It’s an ugly cycle, considering refined sugar’s only nutritional value is similar to a nitrous injection in a race car—a quick burst of energy that burns right out. This might be a good thing if you’re in a drag race (or, in human terms, if you need an extra burst of energy during a workout), but it’s a bad thing any other time because, if you don’t put that excess sugar to use, it gets stored as fat.

Bottom line: Refined sugar is okay for sports performance (while you are skiing, bicycling, running, and so on), but it’s bad at all other times. Unfortunately, we tend to want it at all other times. Therefore, straight sugar consumption should be limited. Now you’re probably wondering, “So the best time to eat gummy bears would be during a marathon instead of at night in front of the TV?” The answer is yes, absolutely. And now you’re probably thinking, “But I want dessert after dinner!” Right, we all do. Something sweet after a meal is pretty darn ingrained in our society.

Artificial Sweeteners
I’m not going to do a breakdown of the artificial sweeteners on the market—because we already have. I recommend that you read “Sweet Nothing,” issue #58 (refer to the Related Articles section below), which will only take you a couple of minutes. Essentially, there are a bunch of different artificial sweeteners to choose from. Most are made of various chemical reactions that your taste buds think are sweet but aren’t used by your body and have zero calories.

There are also some, called sugar alcohols, which have fewer calories than regular sugar because they’ve been combined with an artificial fiber that you can’t digest. These have “-tol” at the end of their names, like “xylitol.” One, Stevia, or “sweet leaf,” is natural. It’s basically a, well, sweet leaf that you can chew on or that we can grind into a powder, like sugar. Now you might be thinking, “This all sounds great! What’s the catch?”

The catch is that a lot of recent science is showing us that calories might not be the only reason we’re fat. In fact, a handful of studies cited in “Sweet Nothing” concluded that those using artificial sweetener regularly tended to be more obese than those who used regular sugar. Then there’s the little fact that sweeteners may not be safe. The Food and Drug Administration (FDA) has approved some, but given their track record (Vioxx, etc.), we can easily—and should—be a bit skeptical. With a cursory search of the Internet, you can find both pro and con studies for each alternative sweetener. The FDA is highly influenced by lobbyists and does not accept all viable studies, meaning that you might want more than FDA approval before blindly trusting what you put into your body. So let’s use some logic to try to assess how best to choose a sweetener. By adding two and two together, we should be able stack the odds in our favor.
Time. Saccharin is the most maligned of this bunch, yet it’s been around for more than 100 years and is still on the market. Sure, there is some negative research out there, but it can’t be that bad! A lot of people consume a lot of different artificial sweeteners. If people were dropping like flies, we’d probably hear about it. In fact, sweet leaf has been used for thousands of years. FDA approval or not, that’s what I call time-tested.
Research. If one of these sweeteners were so good, why would other people keep trying to come up with better ones? From this fact alone, we know that at least some of those negative findings must have an inkling of merit.
Money. The influence of big business can keep need-to-know information from the public (again, Vioxx, etc.). Most sweeteners have become American staples, such as aspartame in diet soda.
Artificial or natural? “Artificial” sounds bad and “natural” sounds good. But just because something is natural does not mean it’s good. Tobacco and opium are natural. So, the claim that Stevia is good because “it’s natural” bears little relevance. Many very beneficial drugs are artificial. However, you generally don’t want to take them habitually, which is how some people use artificial sweeteners. Artificial doesn’t mean bad, but it should mean caution.
Anecdotal. I’m going to share two quick stories: First, my sister is a sweet leaf proponent. It’s time-honored and natural but lacks FDA approval. She lobbied Starbucks for a natural alternative to Splenda (chlorinated sugar). She got a long line of positive responses up the chain of command until, finally, they stopped returning her calls. A short time later, her local market (a chain that she used as an example for Starbucks) was forced to stop offering sweet leaf with their coffee and only sell it as a “supplement.” Coincidence or a blatant case of big business (Starbucks and/or the folks who bring you Splenda) using strong-arm tactics against someone who truly cares about your health? In the wake of the FDA scandal, it’s hard not to at least harbor a little suspicion.
Next is a female athlete whom I trained; she could not lose weight, despite being in great shape and eating a strict diet. Her vice was about 100 ounces of no-cal soft drinks per day. She would eye double Big Gulps like a junky does crack. When we were able to get her off the stuff—she even drank some sugared soft drinks to do so—she lost 15 pounds. This example is now being echoed with science. Two large-scale studies spanning many years have shown a link between artificial sweeteners and obesity.
Bottom line: There is no hard evidence that any one sweetener is better than the others. Most likely the stuff won’t kill you, at least not quickly. But given that we also know it’s not 100 percent safe, it would seem wise to limit your consumption as much as possible.

So now that we understand that sugar should be limited, let’s look at some ways to do it.
5 Ways to Satisfy Your Sweet Tooth
So what’s a dessert-loving health seeker to do? Here are my five favorite ways to cut your sugar consumption without ruining all of your fun:
1. Portion control. I recently saw a sign in a Denny’s window saying, “Remember, an apple a day.” The sign was of an apple surrounded by about 2,000 calories of sugar and fat. Our society has gone crazy for “bigger is better.” After dinner, your body is not hungry. You don’t need 2,000 extra calories. You don’t need 200! If you savor a square of chocolate or a tablespoon of Ben & Jerry’s slowly, it will curb your cravings without a noticeable effect on your diet.

2. Don’t snack on artificial sweeteners. Gum is probably the worst snack because it creates a stimulus-response action that causes you to crave sweet stuff constantly.

3. Add some fruit to your sugar or artificial sweetener. Fruit is both sweet and good for you. However, I realize an apple might not be enough all by itself to satiate your sweet tooth. But you can dress up fruit with a very small amount of a “real” dessert and make it pretty darn decadent.

4. Make sure you have some complex carbs in your diet. This sounds boring, but complex carbs, like whole grains, sweet potatoes, rice, beans, ‘n’ stuff, all slowly break down into blood sugar. If your blood sugar is steady, you won’t crave sugar. You might still habitually crave it, but that’s a ton better than a sugar-crash craving, which will likely lead to bingeing.

5. The protein powder trick. Most protein powders have a small amount of sugar and a touch of artificial sweetener, and are 90 percent protein. If you can find one you like (our Whey Protein Powder is fantastic, ahem, ahem), you might be able to curb your cravings with a high-protein snack. Chalene Johnson, the creator of Turbo Jam®, uses chocolate protein powder as a base for pudding, and Beachbody® advice staff member, Denis Faye, sprinkles it on cereal. If you get creative, the possibilities may be endless.

10 Foods You Should Eat

Superfoods
We’ve all heard about superfoods—consumables with mystical powers to cure whatever it is that ails you and that will help you live forever. This list will be different. Today we’ll look at some common items that should be on your menu, even though you probably haven’t heard them touted as the next great miracle cure. In fact, some of these you probably thought were bad for you. I begin this list with a caveat; we’re all different. One person’s superfood is another’s trip to the emergency room (soy comes to mind here). There are some nutritional factors we all share, such as the need to eat a certain amount of calories that come from fats, proteins, and carbohydrates to keep our bodies functioning as they should. Beyond this, our exact dietary needs begin to diverge.

There are some obvious reasons for this. Lifestyle and activity level are pretty easy to understand. That someone who is pregnant or training for an Ironman needs more calories than a computer programmer who sits for 14 hours a day isn’t difficult to fathom. Neither is the fact that a 90-pound ballerina uses less fuel than a 350-pound lineman. That we all eat a different number of calories and a different percentage of fats, proteins, and especially carbs is obvious, or at least should be, since the bigger you are and the harder you work the more fuel your body needs to recharge itself.

What’s more subtle are body type differences. These can be difficult to understand, and many people never figure them out. Blood type, heredity, and other factors come into play and make each of us unique individuals. When it comes to eating, most of us spend a fair portion of our lives figuring out just what we should be eating to maximize our life experience (which doesn’t necessarily mean we choose the healthiest options). For this reason, there is no true “superfood.” There are, however, helpful foods that are specific to each of us. By experimenting with our diets, we will all find a course of eating that makes us feel better than anything else.

To help you begin your self-experiment, here’s a list of common foods that you’ll want to try. Most of these are very healthy for almost everyone, even though some have been vilified by society. This doesn’t mean that they’ll transform you into an epitome of health, but they’re certainly worth a try.

1. Peanut butter
I’m leading with this because I’m fairly certain peanut butter single-handedly kept me from getting chronic fatigue syndrome (CFS) during the no-fat 90s. In the early 90s, the average amount of fat in our daily diets plummeted while the incidence of CFS* (the colloquial veil for debilitating disorders marked by chronic mental and physical exhaustion) skyrocketed. This was particularly true among the otherwise healthy endurance sports sect. In the early 90s, my body fat was once recorded at 2 percent. Sure, I was ripped. Healthy? Not so much. I’m pretty sure that only my adherence to peanut butter as a healthy fat source kept my athletic obsession intact.

A bevy of modern studies now vindicates my opinion with science. Peanuts are high in both fat and calories but their fat has been associated with decreased total cholesterol and lower LDL and triglyceride levels. It’s also high on the satiation meter, meaning that a little can fill you up.

2. Cabbage
Every Asian culture, as well as European, eats more cabbage than we do and it’s time we thought about it more often than when we happen to splurge on P.F. Chang’s. Cabbage is absurdly low in calories and very high in nutrients. Among these is sulforaphane, which a Stanford University study showed as boosting cancer-fighting enzymes more than any other plant chemical.

3. Quinoa
This “grain” isn’t technically a grain at all. It just tastes like one. It’s actually a relative of spinach, beets, and Swiss chard. All of these are extremely healthy from a nutrient point of view, but quinoa is the only one that can fool you into thinking you’re eating a starch. It’s high in protein, minerals, vitamins, and fiber.

4. Spelt
This one is actually a grain but its origin is slightly mysterious. Some claim it comes from wheat while others say it’s a different species. Regardless, it has a high nutritional profile and can be eaten by many people with gluten intolerance, making it a good alternative to wheat products. Spelt can be found in many products, but as it’s still considered a “health food,” it’s off the major processing radar. Unlike wheat, if spelt is on the ingredients list, it’s probably good for you.

5. Walnuts
All nuts, really, but walnuts seem to be the king of the nut family. Used in Chinese medicine for centuries, walnuts are becoming more associated with Western health than ever before. A 2006 study published in the Journal of the American College of Cardiology found that eating walnuts after a meal high in bad fat could reduce the damaging effects of the meal.

6. Avocado
Another villain in the old no-fat movement, avocados are now thought to be one of the healthiest fat sources available. Beyond this, they have very high amounts of cancer-fighting antioxidants, and recent research seems to indicate that avocados’ phytonutrients may also help with the absorption of nutrients from other sources.

7. Mushrooms
The more we learn about phytonutrients—those that come in a small enough quantity to be missed on a food label (this is a layman’s definition only)—the more we should admire ancient cultures. These culinary delights have been feuded over for decades until, for some reason, we’d decided they were pretty much empty calories. The study of phytonutrients has taught us that warring over fungi may have held some rationale after all. Mushrooms are loaded with antioxidants and are thought to boost the immune system, help ward off some cancers, and have high amounts of potassium. Furthermore, researchers at Penn State University have found that mushrooms may be the only food to contain an antioxidant called L-ergothioneine.

8. Tea
Despite a ton of positive press over the last, oh, century, tea and coffee are still the devil’s brew in some circles. Perhaps even worse is how many coffee and tea restaurants have bastardized these natural brews into sugar- and fat-filled dessert items. Both tea and coffee, in their basic states, have no calories and many healthy benefits. Between the two, coffee is arguably more popular, most likely due to its higher caffeine content. But tea is probably healthier. Both have a high amount of antioxidants but stats on tea are almost off the charts. A recent study on calcium supplementation in elderly women, published in the American Journal of Clinical Nutrition, showed that bone mineral density at the hip was 2.8 percent greater in tea drinkers than in non-tea drinkers.

9. Cinnamon
Maybe the novel Dune was more prescient than we’ve given it credit for. After all, the plot revolves around an entire solar system at war over a cinnamon-like spice. Nowadays, we think of this as little but the flavoring in a 1,100-calorie gut bomb we find at the mall. But Frank Herbert knew a thing or two about history and cinnamon has long been the prized possession of the spice world. It has a host of benefits, but perhaps none more important than this one: USDA researchers recently found that people with type 2 diabetes who consumed one gram of cinnamon a day for six weeks significantly reduced their blood sugar, triglycerides, and LDL cholesterol. “He who controls the spice controls the universe!”

10. Natto
This is on the list because, for one, it’s one of the few foods I’ve eaten that I truly don’t like. But mainly, it’s here because we’ve really messed up the way we eat soy. Natto is fermented soybeans and very popular in Japan, which is where I had it. It’s becoming more popular here and this is most likely due to its health benefits. Nearly all the soy options we’re offered in the U.S. are non-fermented. The list of health benefits of fermented soy is a mile long. It’s associated with reducing the risk of cancer, minimizing the likelihood of blood clotting, aiding digestion, increasing blood circulation, an improved immune system, improving bone density, lessening the likelihood of heart attacks, more vibrant skin, and reducing the chance of balding. And it also has strong antibiotic properties, among other things. So you might want to ditch the soy crisps, soy ice cream, and your iced soy mochas and add some natto to your diet.

Hydration for Athletes

Water
Possibly the most under-emphasized aspect of sports nutrition, hydration can make or break an athlete’s performance. While fuel depletion during exercise can impair performance, inadequate water not only impairs exercise capacity, but can create life threatening disturbances in fluid balances and core temperature. With as little as 1% of body weight lost in fluid, athletes can experience thirst, fatigue, and weakness. (1) Thirst drives a person to drink, but it can actually lag behind the body’s need. When too much water is lost from the body and not replaced, dehydration develops. Dehydration refers to an imbalance in fluid dynamics when fluid intake does not replenish water lost. On the flip side, water intoxication occurs with excessive water intake or kidney disorders that can reduce urine output. In healthy individuals, dehydration is more common than water intoxication, but appropriate water balance is crucial to optimal performance and ultimately survival.

  • Water and Body Fluids

Water constitutes about 60 percent of an adults weight and it is the medium in which all life processes occur, including:* Carrying nutrients and waste products through the body* Maintaining the structure of large molecules* Acting as a solvent for minerals (i.e., sodium and potassium) and other small molecules* Acting as a lubricant and cushion* Maintaining blood volume* Helping the body regulate temperature.  Every cell in the body contains fluid specific for that cell called intracellular fluid, and around it is extracellular fluid. These fluids continually lose and replace their components, but the composition of each compartment remains remarkably constant. Because an imbalance can be devastating, the body continually adjusts water intake and excretion as needed. This type of balance is referred to as homeostasis. The body must excrete a minimum of about 500ml (about 2 cups) of water each day as urine to eliminate waste products that the body makes through metabolism. Above this amount, the body adjusts by excreting excesses to balance intake. In addition to water lost in the urine, the body also loses water from the lungs as vapor and the skin as sweat. The amount of fluid lost depends on the environment (heat and humidity), and physical conditions such as activity. On average, the body loses about 2.5 liter/day. Fluid maintains blood volume, which influences blood pressure. The homeostatic balance of fluids and solutes in the body is carefully regulated by the kidneys with assistance from several hormones including antidiuretic hormone (ADH) and aldosterone. The primary solutes that are involved in maintaining fluid balance are sodium, potassium, proteins, and glucose. Adequate intakes of water and electrolytes maintain hydration levels and regulate fluid shifts between the intra- and extra-cellular compartments. To maintain water balance, intake from liquids, foods, and metabolism must equal losses from the kidneys, skin, lungs, and GI tract.

  • The Needs of the Athlete

One of the primary functions of water for all individuals, especially athletes, is thermoregulation. A person can tolerate a drop in body temperature of 10 degrees (c), but an increase of only 5 degrees (c). Heat generated by active muscles can raise core temperature to levels that would incapacitate a person if caused by heat stress alone. (2)The body uses three mechanisms to dissipate heat:* circulation* evaporation* hormonal adjustment. The circulatory system works to deliver warm blood to the body’s shell. This produces the typical flushed face. Sweating begins within several seconds of the start of vigorous exercise and this evaporative cooling controls heat dissipation during exercise. Lastly, because sweat contains water and electrolytes, the body makes hormonal adjustments to help prevent the loss of salts and fluid. When the fluid lost in thermoregulation results in dehydration and a drop in blood volume, the end result produces circulatory failure and core temperature levels can increase to lethal levels.

  • Water Replacement

Total water intake at the reference level of 3.7 liters for adult men and 2.7 liters for adult women per day covers the expected needs of healthy, sedentary people in temperate climates. The obvious dietary sources of water are water itself and other beverages, but most foods contain some water as well. Most fruits and vegetables are almost 90% water, and many other foods like meats and cheese are approximately 50% water. The body also makes water during metabolism, when energy-yielding nutrients break down and their carbons, hydrogens, and oxygens combine to make carbon dioxide (CO2) and water (H2O).According to the Dietary Reference Intakes: The Essential Guide to Nutrient Requirements, published by the Institute of Medicine (3), most people get adequate fluids by drinking when they’re thirsty. However, the report does add that prolonged physical activity and heat exposure will increase water losses and therefore may raise daily fluid needs. Very active individuals, who are continually exposed to hot weather, often have daily total water needs of six liters or more. Both heat acclimatization as well as nutrition intervention is indicated for this population. According to the American College of Sports Medicine, general guidelines for fluid replacement are as follows: (5) Consume a nutritionally-balanced diet and drink adequate fluids during the 24-hr period before an event. Drink about 500 ml (about 17 ounces) of fluid about 2 hours before exercise to promote adequate hydration and allow time for excretion of excess ingested water.* During exercise, athletes should start drinking early and at regular intervals in an attempt to consume fluids at a rate sufficient to replace all the water lost through sweating or consume the maximal amount that can be tolerated.* It is recommended that ingested fluids be cooler than ambient temperature [between 15 degrees and 22 degrees C (59 degrees and 72 degrees F])] to enhance palatability and promote fluid replacement.* Addition of proper amounts of carbohydrates and/or electrolytes to a fluid replacement solution is recommended for exercise events of duration greater than 1 h since it does not significantly impair water delivery to the body and may enhance performance. Water loss by sweating peaks at about 3L per hour during intense exercise in heat. However, just about any degree of dehydration can impair performance. Adequate fluid replacement sustains the body’s potential for evaporative cooling. Rehydration protocols are often based on water lost as measured either by urine color, urine specific gravity, or changes in body weight.(4) If collecting urine is not feasible, sweat loss as reflected by weight loss can be used. An athlete’s pre and post workout (or event) weights are taken and whole body sweat rate can be calculated by dividing the sweat loss by the time period of collection. The following equation can be used to determine volume of fluid lost: (5) Sweat loss = (body weight before – body weight after) + amount of fluid intake – toilet loss. Alternatively, taking a simple measure of body weight each morning after emptying the bladder can show a pattern of hydration over time, provided gains or losses of fat and muscle tissue are not also taking place. Fluid balance, electrolyte homeostasis, cardiovascular function, and thermoregulatory control are intimately linked to fluid consumption and each has a major impact on health and performance. Fluid replacement helps maintain hydration and, therefore, promotes the health, safety, and optimal physical performance of individuals participating in regular physical activity. Athletes and their coaches should be aware of fluid replacement needs, and develop strategies and protocols to insure athletes drink enough to keep pace with sweat loss.
